A plan to give you energy, not to wear you out.

You do not need to train hard to feel better. What works is moderate and regular, in daylight, and sleeping at similar times.

An example week

3 active days a week: 1 strength, 1 walking and 1 yoga.

Example for a person aged 30 to 44 who hardly moves.

  1. MonWalking15–30 min · easy
  2. TueRest
  3. WedStrength15–30 min · moderate · whole body
  4. ThuRest
  5. FriYoga15–30 min · easy
  6. SatRest
  7. SunRest

The real plan adapts to your age, how much you move, what you like and anything to keep in mind.

Every day

5,000

5,000 steps, or about 15 minutes of walking across the day.

What the strength session involves

  1. 1Warm up for 5 minutes, moving your joints.
  2. 2Five exercises: squat, push (push-ups or press), pull (row), hip hinge (deadlift or glute bridge) and core.
  3. 31 or 2 sets of 10 to 12 repetitions, with 1 or 2 minutes of rest.
  4. 4Finish each set feeling you could do two or three more.
  5. 5Body weight, bands, dumbbells or machines all work. When it gets easy, add weight or repetitions.

And with food

  • Meals at similar times each day.
  • Coffee only until midday.
  • A light dinner and no alcohol on days you want to sleep well.

With your weight and height, the plan also tells you how much to eat, in portions you measure with your hand. Calorie and macro calculator.

Why it works this way

Less intensity, more regularity

Exhausting exercise late in the day can leave you wired and sleeping worse. This plan stays at easy and moderate, which is where mood and sleep improve without demanding recovery.

Walking and moving through a wide range

Half the week is walking and mobility: the easiest things to start and the hardest to make excuses for. Outdoors and in the morning is better still for your body clock.

The rest of the day counts too

The plan adds small habits: meals at similar times, coffee only until midday, screens off half an hour before bed. Each day you log how you slept in one tap.

Frequently asked questions

How much exercise does it take to feel more energy?

Not much. Two or three days a week of easy activity already make a difference for people who were not moving. What matters is that it repeats.

What time of day is best?

The one you can keep up. If you can choose, mornings in natural light help regulate sleep.

What if I am very tired?

Choose the easiest option: a short walk counts. If the tiredness lasts weeks with no clear reason, talk to your doctor.
